After three decades coaching real people—busy parents, professionals, and athletes—the most effective weight loss protocol isn’t a crash diet or punishing cardio routine. It’s a sustainable system built on strength training, daily movement, and simple, consistent nutrition. The key word is consistency across the board in nutritional choices, strength training and daily movement.
Let’s start with training. Strength training three times per week is non-negotiable. Why? Because muscle is your metabolism’s best friend. The more muscle you carry, the more calories you burn—even at rest. You don’t need fancy equipment. A mix of squats, rows, pushes, hinges, and core work will do the job. Add daily walking—7,000 to 10,000 steps. It’s easy on the joints, reduces stress hormones, and helps keep fat loss moving.Getting in the gym certainly has its benefits too but if working out at home is your only option, there’s no reason why you can’t have the same great results.
Nutrition is a key part of this too. You need to eat enough protein (about 0.7–1 gram per pound of bodyweight), plenty of whole foods, and stay in a slight calorie deficit. I tell my clients to “eat like an adult”—lean protein, colorful veggies, healthy fats, and fewer processed carbs. And drink more water than you think you need. I would even say drink half your weight in ounces. If you weigh 180 pounds, then 90 ounces of water per day is the standard.
The final piece? Sleep and stress. Poor sleep increases cravings and wrecks recovery. Get 7–8 hours, protect your bedtime, and manage stress with walks, journaling, or breathing work. I’ve seen clients lose 20–40 pounds simply by getting their lifestyle aligned with their goals. Stress is sometimes out of your control but if you can get proper rest and your follow that with good nutrition habits, you are more than on your way to being successful.
Weight loss doesn’t have to be complicated—but it does require structure, patience, and consistency. Strength train, walk daily, eat real food, and sleep. That’s the best protocol I’ve found in 30 years of helping people get lean, strong, and stay that way.
